Yet millions of people proudly wear exhaustion like it's a huge badge of honor. I'll sleep when I'm dead. I only need five hours. I'll catch up this weekend. Science has a different opinion. The truth is, sleep isn't the absence of wakefulness. Sleep is when your body does its most important work. Your brain literally cleanses itself, your muscles repair, your hormones rebalance, your immune system reloads, your memories are stored, your emotions reset, your metabolism recalibrates. If you consistently sacrifice sleep, you're not borrowing time, you're borrowing health from your future. Today we're going to explore the modern science, what modern science has discovered about sleep, and why it may be the single most important performance-enhancing tool available to every human being. So welcome to the J90 Podcast, where we believe that a bigger life begins with small, consistent changes, small habits, big life, 90 days at a time. I'm Dr. J, Director of Human Performance. For more than 25 years, I've coached professional athletes, Olympic athletes, executives, military operators, and everyday people looking to become the healthiest versions of themselves. One lesson keeps showing up over and over again. The people who perform at the highest level don't simply train harder, they recover better. And nothing drives recovery more than sleep. Today's episode isn't about getting more rest. It's about understanding that sleep is one of the most powerful biological processes your body performs every single day. We're going to look at decades of research from neuroscience, endocrinology, sports science, and longevity research. We'll talk about why sleep affects everything from fat loss to memory, hormone production to immune health, heart disease to dementia, athletic performance to emotional resilience. Then I'll give you practical strategies you can start tonight. Because changing your life doesn't begin with waking up earlier. Sometimes it begins with going to bed on time. So one of the biggest misconceptions people have is that sleep is simply turning the brain off. And nothing could be further from the truth. In fact, some parts of your brain become more active while you sleep than when you're awake. Researchers divide sleep into two major categories. So there's non-REM sleep, and then there's REM sleep. And there's subcategories to each one of those, and we'll touch base on those a little bit. But those are the two main ones, non-REM and REM. Each serves a unique purpose. During deep non-REM sleep, your body shifts into repair mode. Growth hormones release, protein synthesis increases, damaged tissue begins, damaged tissues begin rebuilding, the immune system coordinates repair, inflammation decreases, and muscles recover from training. This is the one reason elite athletes treat sleep as seriously as nutrition. A landmark Stanford University study placed collegiate basketball players on an extended sleep schedule, targeting approximately 10 hours in bed each night. So after several weeks, they demonstrated measurable improvements in sprint speed, shooting accuracy, reaction time, and overall mood. So think about that. They didn't change anything. They didn't change their workouts, they didn't change your nutrition, they simply increased sleep. Performance improved anyway. Meanwhile, during REM sleep, something completely different happens. Your body is temporarily paralyzed to prevent you from acting out dreams, while your brain becomes highly active. Researchers believe REM sleep strengthens learning, creativity, emotional regulation, and problem solving. So I can attest to even my own. If I I'm not a big sleeper, which is horrible, I try to sleep, try to go to bed earlier, do whatever I can to sleep with chamomile tea, and we'll talk about some of those strategies in this episode and beyond. But when I don't sleep as well, my HRV, my heart rate variability is much lower, my resting heart rate is much higher, and my recovery is much less. So on a personal basis, I can attest to everything we're talking about today with the science. So have you ever gone to bed struggling with a problem and woken up with an answer? And that's because your brain was still working while you slept. Scientists often describe sleep as the overnight shift for your brain. While you're unconscious, your biology is incredibly busy. Perhaps one of the most fascinating discoveries of modern neuroscience is the lymphatic system, your brain's sanitation department. Throughout the day, brain activity creates metabolic waste, including beta-amyloid, which is you'll probably see in the news quite a bit. It's been there quite a bit as far as Alzheimer's goes and dementia. But it's a protein associated with Alzheimer's disease when it accumulates over many years. During deep sleep, spaces between brain cells expand, allowing cerebral spinal fluid to flow more freely and wash away waste products. It's almost like your brain runs a pressure washer every single night to clean out the waste. When sleep is shortened, that cleaning process is interrupted, night after night, year after year. Researchers now believe that chronic sleep deprivation may contribute to long-term neurodegenerative disease by reducing the brain's ability to clear these harmful proteins. So every night you sleep well, you're performing maintenance on the most important organ in your body, your brain. And that's why sleep isn't passive. It's one of the most active periods of recovery you'll experience all day. So we just kind of talked about what happens while we sleep. In this next section, I want to talk about an even bigger question. What happens when we don't sleep enough? The answer is simple. Almost every major organ system in the body, or every system in the body, period, begins working against you. People often think poor sleep makes them feel tired. Fatigue is merely just the symptom, I can assure you. Under the surface, hormones shift in ways that make it harder to build muscle, easier to gain fat, more difficult to control cravings, and harder to perform at your best. Let's begin with growth hormone. The largest pulse of growth hormone occurs shortly after you enter deep sleep. Growth hormone is essential for tissue repair, muscle recovery, collagen production, bone health, and healthy metabolism. You can have the perfect training program and excellent nutrition, but poor sleep habits one limits the body's most important recovery processes. You gotta sleep. Testosterone follows a similar pattern. Healthy testosterone production depends heavily on adequate sleep duration and quality. Studies have shown that restricting healthy young men to approximately five hours of sleep for one week reduced testosterone levels by roughly 10 to 15 percent. Lower testosterone can reduce strength, muscle protein synthesis, energy, recovery, motivation, and libido. So just for one week, think about that. In someone, a young man who has a high level testosterone, by reducing their sleep by to five hours a night, for seven days, they reduce their overall testosterone level by 10 to 15 percent just by changing that one thing, your sleep. So, next let's talk about cortisol, your primary stress hormone. Cortisol is not the enemy, it helps regulate blood pressure, inflammation, and energy. The problem is that chronically elevated test our cortisol is caused by inefficient sleep. So instead of falling overnight to allow recovery, cortisol often remains elevated, encouraging abdominal fat storage, increasing muscle breakdown, and worsening insulin resistance. So, what we're talking about is a stress hormone. When stress is high and you don't sleep well and you gain more weight, that is one of the reasons is cortisol does not lower than at night. What it does is stay elevated, and that helps your body not gain muscle or recover from a hard muscle workout, but actually instead gain fat. Sleep is also when much of your muscular adaptation takes place. So training provides a stimulus. You beat your body up in the gym or on the track or on the bike, wherever you're whatever your training is. And sleep provides the adaptation. During quality sleep, muscle protein synthesis accelerates connective tissue repair and inflammation is regulated. Every workout becomes more productive when recovery is prioritized. So sleep also regulates two hormones that control appetite. Ghrelin and leptin, you've probably heard of them before. But ghrelin, to simplify them, ghrelin tells you that you're hungry. Sleep deprivation increases ghrelin. So when you don't sleep and you find yourself munching, that's why ghrelin is telling your body it wants to eat more because it's all messed up with sleep. Leptin tells your brain that you've eaten enough. Sleep deprivation decreases leptin. So if you're sleep deprived, your ghrelin increases so you eat more food, and your leptin decreases to tell you've eaten enough. So the result is simple. You feel hungrier while feeling less satisfied after eating. Researchers have consistently shown that people who are sleep deprived crave calorie-dense foods, especially foods rich in sugar and refined carbohydrates. And in other words, ultra-microprocessed foods, which are the basis of the SAD diet, which is the standard American diet, and it is slowly killing the American population. So sleep deprivation contributes largely to that. Even one night of inadequate sleep can reduce insulin sensitivity the following day, making it harder for your body to regulate blood sugar efficiently. Over months and years, chronic sleep deprivation is associated with obesity, insulin resistance, metabolic syndrome, and type 2 diabetes. One of the most compelling body composition studies found that two groups consuming the same calories both lost weight. However, the well-rested group lost significantly more body fat, while the sleep-deprived group lost considerably more lean muscle tissue. So that lesson is very powerful. The scale may move either way, but sleep influences what kind of weight you actually lose. If your goal is better performance, more muscle, less body fat, improved recovery, or better long-term health, protecting your sleep is one of the highest return investments you can make. And it's free. The workouts the investment, sleep is where the dividends begin to be paid. So so far we've explored what sleep does for your muscles, hormones, and metabolism. Now let's talk about a little bit about um perhaps what its most remarkable or most important role is, and that's protecting your brain and supporting longer, healthier life. And it's being proven in tons of studies here recently, preventing dementia and Alzheimer's. So every conversation you've ever had, every skill you've ever learned, every memory you've ever formed, and every decision you have ever made depends on the health of your brain. Every night, sleep helps preserve that. Throughout the day, your brain constantly absorbs information from all directions. But those memories begin as very fragile temporary connections. So during deep sleep and REM sleep, your brain strengthens important memories, organizes new information, and transfers experiences into long-term storage. So without adequate sleep, that process is incomplete. That's why studying longer doesn't always improve learning. Sometimes the best study strategy is getting a full night's sleep. When I saw this study, all I could think about is that movie Inside Out, where you know they have the different colored balls for long-term memory and all those things. Think about it. When the ball is in the short-term memory slot and the person rests and gets plenty of sleep, and those balls are moved by the workers over to long-term memory. When you deprive sleep, those memories, emotions, skills, and all of those things you've learned stay in short-term memory, and eventually, once that short-term memory continues to get full, they fall off. They never make it to long-term memory. So sleep deprivation causes a lot of that. Research has also shown that sleep doesn't simply preserve learning, it enhances it. People often perform better on newly learned skills after sleeping, even without additional practice. Your brain literally continues learning while you sleep. So there's been multiple studies done on in education on learning with kids. And when they're younger, especially, learning needs to be done in the morning. Because by the end of the day, the young kid's brain has taken so much information in and has been taxed so much and used so much fuel that by afternoon there's nothing left. So as educators, we need to look at making sure the big things like reading, math, all of the skills that are lifelong skills that are basis for other skills in life need to be done early in the morning when a kid's brain is on high alert, is the healthiest and most vibrant it can be to absorb all those learned skills and memories. Research has also shown that sleep doesn't simply preserve learning, it enhances it. People often perform better. Again, I just said this on newly performed learned skills after sleeping. So even without additional practice, if you sleep more, you actually will learn more than someone who studied a bunch and slept less. That's what to get out of that. Sleep also fuels creativity. During REM sleep, different regions of the brain communicate more freely, helping you connect ideas, recognize patterns, and solve problems. Many scientists, artists, writers, and entrepreneurs have credited sleep with breakthrough ideas that arrive the following morning. Just as importantly, sleep strengthens emotional resilience. Studies from the University of California, Berkeley have demonstrated that sleep deprivation dramatically increases activity in the amygdala, which is the brain's emotional alarm center. So it also reduces communication with the prefrontal cortex, which is the area responsible for sound judgment and emotional control. So, what does this mean? It means in practical terms, poor sleep makes you more reactive, less patient, and less resilient under stress. So mental health is deeply connected to sleep. Chronic sleep deprivation increases the risk of anxiety and depression, while improving sleep often improves mood, emotional stability. So you can see there that sleep on our mental health has a huge issue. And if you've ever been sleep deprived, you definitely become more sensitive, you become more angry, easier, um, can't remember things, you become more irritable. Uh, one thing I started doing, I did it a long time ago and quit, and have recently started doing it again, is keeping a pad of paper by your bed at night. And sometimes you wake up with a great idea, write it down, because a lot of times in the morning you don't remember it. But a lot of times some of the best ideas I've ever had come when I get up to go to the bathroom and I'm like, oh man, I gotta write that down. Now, can you grab your phone and put it in your phone? Yes, but then you deal with blue light and all those other things and not going back and getting to good, decent sleep. So a pad of paper and a pen, I think, is a better option, but just an idea. So again, mental health is super dependent upon adequate sleep. So when you improve that, it improves your mood, emotional stability, focus, and you just your overall well-being. Sleep is not the only answer, but it is one of the strongest foundations for mental health. And you've listened to if you've listened to past episodes, the last one we talked about the seven pillars of longevity and health span, sleep is one of the biggest, one it's one of those seven. Your immune system also depends on quality sleep. During sleep, your body produces signaling proteins called cytokines that help coordinate immune responses, tissue repair, re and tissue repair. Research has shown that individuals sleeping fewer than six hours per night are significantly more likely to become ill after exposed to common cold viruses compared with those who sleep seven hours or more. Your cardiovascular system benefits as well. Consistently inadequate sleep has been associated with increased risks of hypertension, coronary artery disease, heart attack, stroke, and irregular heart rhythms. Sleep regulates, helps regulate inflammation, blood vessel function, stress hormones, and metabolic health, all of which influence heart health and cardiovascular health. But perhaps the most importantly, sleep is one of the pillars of longevity, which we talked about. It's one of those seven. So large population studies, multiple studies, consistently demonstrate that adults who regularly obtain approximately seven to nine hours of quality sleep experience lower risk of premature death than those who chronically sleep far less. Healthy sleep supports nearly every hallmark of healthy aging, including function, immune function, hormone balance, brain health, metabolism, and cellular repair. So remember the lymphatic system that we discussed earlier. During deep sleep, your brain clears the waste products. So it includes the beta amyloid proteins that are associated with Alzheimer's disease that you've seen in the news lately. Researchers continue to investigate this relationship, but the evidence increasingly suggests that chronic sleep disruption may contribute to the accumulation of these harmful proteins over time. So unfortunately, our culture celebrates exhaustion. We admire people who survive on four or five hours sleep, where fatigue is a badge of honor. Science tells us a completely different story. Sleep deprivation doesn't make you tougher, it makes you slower, less creative, less patient, less productive, and most of all less healthy. The highest performers understand something that research continues to confirm. Recovery is not a reward for hard work, it is a part of your high performance, whether it be in sport, your job, being an executive, whatever that high performance is for you. So here at J90, we believe small habits create extraordinary lives over time. Sleep is one of those habits. Every consistent bedtime, every morning you wake refreshed, and every night you prioritize recovery is another investment in your future self that will pay dividends down the road. So again, small habits, big life, 90 days at a time. Why 90 days? Because it takes about 90 days to really change your body into making it a habit. So let's talk about some practical takeaways and ways we can use the science we just finished talking about. So we covered a lot of science today, but knowledge alone, again, does not change your life. Action does. So at J90, we believe transformation doesn't happen through massive, massive overnight changes. It happens through small habits repeated consistently over time. So instead of overwhelming you with a dozen strategies, here are 10 evidence-based habits you can begin implementing tonight. Number one, keep a consistent sleep and wake time every day. Your circadian rhythm drives on consistency. Try to wake up at the same time, even on the weekends. Number two, get outside for 10 10 minutes of natural light within the first hour after waking. Morning sunlight helps you set your biological clock and improves nighttime sleep quality and increases your vitamin D as well. So, you know, when you get up in the room in the morning and go walk, walking towards the east is best. Uh, but get outside in the sunlight or in the light, period, the natural light. So even on a cloudy morning, is it benefiting you? Absolutely. But take those sunglasses out, let those eyes absorb that sun. Don't look at the bright sun or anything like that. And I'm talking early in the morning when the sun isn't super bright right over your head, but get outside for 10 to 20 minutes of natural light within the first hour after waking. It will make a huge difference on your body, your health, and your longevity. Number three, limit caffeine later in the day. Because caffeine can remain in your system for many hours. So try to avoid it within eight to ten hours of bedtime. Create a 30 to 60 minute routine, number four, create a 30 to 60 minute wind-down routine. So reading, stretching, journaling, prayer, meditation, or quiet breathing all helps signal that it's time to recover and time to go to bed. Number five, dim the lights and reduce screen exposure before bed. Bright light or blue light, too, suppresses melatonin and can delay sleep onset. Number six, keep your bedroom cool, dark, and quiet. A sleep friendly environment often produces meaningful improvements in sleep quality. Number seven, exercise regularly. Consistent physical activity improves sleep. It's been shown over and over again. Although very intense exercise immediately before bed may interfere with falling asleep for some people. I used to train at night, it didn't bother me. But I can tell you now, if I train super intense later in the evening, I don't sleep as well. But a nice walk in the evening makes a big difference on how well I sleep, and I sleep better when I do that. So just something to pay attention to. Number eight, limit alcohol before bedtime. Although alcohol may make you sleepy initially, it disrupts REM sleep and reduces overall sleep quality. Number nine, stop trying to catch up on sleep every weekend. Consistency is more beneficial than alternating between sleep deprivation and marathon sleep sessions. And number 10, build one habit at a time. Don't try to become perfect overnight. Master one sleep habit, then add another. Small improvements compound over weeks and months. So, okay, so here's your seven-day challenge. For the next week, aim to go to bed within the same 30-minute window each night. So if you're gonna aim to go to bed at 9, then between 8.45 and 9.15, try to get to bed between that time in that time period. Wake up at roughly the same time each morning. Get outside for morning sunlight, reduce screen time before bed, and target seven to nine hours of sleep whenever possible. And I want you to pay attention to your mood, your energy, your workouts, your focus, your cravings, your patience, and your productivity. Write those things down in a journal, in your phone, or on a piece of paper. I think you'll be surprised at how much changes in just seven days of doing that and being consistent. Because sleep isn't just about feeling better tomorrow, it's about becoming the person you're capable of becoming over the next 90 days. So again, small habits, big life, 90 days at a time. So if you've listened to the J90 podcast before, you know I like to end every episode or at least some the first few episodes. I'm gonna try to be more consistent with this, but end every episode with something practical, something you can start today. So information is valuable, implementation is transformation transformational. So here's the week's prescription. For the next 90 days, treat your sleep like the most important appointment on your calendar. Not forever, just for 90 days. Protect your bedtime with the same commitment you give your workouts, your meetings, and the people you care about. Most people schedule everything except the habit that makes everything else better. It's time to change that. Instead of asking how late can I stay up, start asking how early do I need to go to bed so tomorrow's version of me can perform at my best. Or look at it this way: try to be 1% better every day. So, what time do I need to go to bed so tomorrow I can be 1% better tomorrow than I was today? It's a completely different mindset. Here's your challenge: choose a bedtime and write it down. Set an alarm, not to wake up, but to remind yourself it's time to begin winding down for bed. For the next seven days, keep that promise to yourself. And remember this if you're trying to lose weight, sleep first. If you're trying to build muscle, sleep first. If you're trying to improve focus, sleep first. If you're trying to become a better parent, spouse, leader, athlete, or just friend, sleep first. It won't solve every problem, but it will make you better equipped to solve almost every problem. Imagine two people who eat the same foods, follow the same workout program, and have the same goals. One consistently sleeps seven to nine hours each night, the other sleeps five or six or less. Fast forward one year. Who is stronger? Who recovers faster? Who thinks more clearly? Who has the lower disease risk? Who enjoys life more? The research overwhelmingly favors the person who consistently prioritizes sleep. Not because they're luckier, not because they have better genetics, because they consistently gave their body the opportunity to recover. So this week, don't think of sleep as time lost. Think of it as an investment in the person that you're going to become and becoming. Every night you choose recovery over one more episode of TV, one more email, or one more hour scrolling through your phone. You're casting a vote for your future self. And if you're a parent, you're setting an example for your kids. Big transformations rarely come from one heroic decision. They come from hundreds of small decisions repeated consistently over time. One bedtime, one night, one week, one habit, 90 days at a time. Sleep well, recover well, live well. And I'll see you next week. Not because they found some secret, but because they stayed consistent long enough for their habits to compound. Sleep is one of those habits. It's one of those seven pillars. In fact, it may be the habit that makes every other healthy habit easier. When you're well rested, you're more likely to exercise, you're more likely to make healthier food choices, and you're more patient with your family, you're more productive at work, you're more emotionally resilient when life gets difficult. You're simply operating as a better version of yourself. So tonight, instead of seeing bedtime at the end of your day, see it as the beginning of tomorrow. Because while sleep while you sleep, your body's repairing, your brain is organizing, your immune system is strengthening, your hormones are balancing, your memories are consolidating, your future self is quietly being built.
